A lot.

It’s easy to overlook nutrition when the rides are short or the racers are small, but the same rules that apply to adult riders—starting fueled, staying hydrated, and avoiding mid-ride meltdowns—apply to kids, too. You just need to scale it for their size, digestion, and attention span.

Here’s how to get them ready now, while they’re still building fitness and confidence on training rides.

8-Mile Riders (Typically Ages 6–12)

Let’s be honest—most kids in this category aren’t doing structured training blocks. But if they’re riding regularly, doing practice loops, or tagging along on family rides, it’s still worth paying attention to how they’re fueling.

Before the Ride:

When to eat: 30–60 minutes before the ride is ideal.

What to eat: Something light and carb-based that’s easy to digest—like a granola bar, toast with jelly, fruit with nut butter, or a small smoothie.

Avoid high-fat or super sugary foods (like donuts or chocolate milk) right before a ride. These feel great going down, not so great 10 minutes later.

During the Ride:

Hydration is key. Even if it’s cold, kids sweat and lose fluids—and they won’t always tell you when they’re thirsty.

Pack a small bottle with water or a diluted electrolyte drink (look for brands with ~200mg sodium per serving, no caffeine).

If the ride is over 45 minutes, bring a small snack (a few pretzels, fruit leather, or a half granola bar, or Go-Go Squeezes) just in case. This is also the time to get them used to eating while riding. This is a learned skill, so start now.

Tip:

Make it fun. Let them pick their bottle or fuel container. If they feel like a “real racer,” they’re more likely to eat and drink when needed.

30-Mile Youth Riders (Typically Ages 12–18)

For teens and older kids taking on the full Iceman course, training rides start to look more like adult prep—and so should their fueling strategy. These riders are burning serious calories, often pushing hard for over 2 hours, especially on hilly terrain.

Before the Ride:

Fuel 60–90 minutes ahead with a meal or large snack that includes mostly carbs, and a little protein: oatmeal with banana, peanut butter toast and yogurt, or rice and eggs.

If they eat closer to the ride (~30 min), go lighter: a banana, fig bar, or half sandwich.

During the Ride:

Fuel early and consistently. Teens often forget to eat or think they don’t need to.

Start fueling 30–40 minutes into longer rides and aim for 30–45g of carbs per hour. This can come from chews, bars, or carb drink mix.

Hydration: One bottle per hour is a good baseline. Include electrolytes in at least one bottle, especially on hilly or high-effort days—even in cold weather.

Watch For:

Stomachaches from under-fueling or chugging fluid all at once.

Mental fog, irritability, or sudden fatigue—these are often early signs of under-fueling, not just “attitude.”

Bonus: What About Cold Weather?

Cold weather can suppress hunger and thirst cues—but riding in the Fall means your kid is still burning fuel to stay warm and ride strong.

Encourage small, frequent sips and bites even if they “don’t feel hungry.”

Practice with gloves: If they can’t open their snack with cold hands, they won’t eat it.

Bottom Line: Practice Now, So Race Day Is Automatic

Fueling isn’t something to figure out on race day—especially with kids. Use training rides to test what foods work, how much fluid they need, and what timing feels best.
